Road running

Minimal kit, long duration, no shade and a body rotating through every angle there is. Running has fewer friction lines than most sports and a much bigger uncovered area.

The short answer

Running exposes more skin than almost any other land sport and covers it with almost nothing, so the plan is dominated by the sheer uncovered area rather than by friction. The controls that hold are a peaked cap for the scalp, forehead and face, a considered decision about sleeve and short length, and moving the session out of the middle of the day, which most runners can do and most do not.

Running is the default outdoor session in this country. It requires nothing, happens anywhere, and is done by more people for more hours than any other outdoor activity that people think of as sport. It also has the highest ratio of uncovered skin to kit of any discipline on this site, which changes the shape of the problem entirely.

In cycling the story is friction: a helmet strap, glasses, a collar. In running there is barely any kit to do the removing, and the story is simply area and duration. A runner in a vest and shorts is presenting shoulders, upper back, chest, both arms, both legs, the neck and the whole head to the sky for an hour or more, with nothing between them and it.

Why runners get caught out

Three reasons, and none of them is ignorance. The first is that running is comfortable in less clothing, and the decision about what to wear is made on temperature rather than on exposure. A cool bright morning with a high sun produces exactly the wrong decision: a vest, because it feels cold, on a day with a high ultraviolet load, because the sky is clear.

The second is that runs are variable in length in a way that other sports are not. A planned forty minutes becomes ninety because the route was nicer than expected or because a group ran long. Nobody re-plans exposure when a run overruns.

The third is that the head is the hardest part to protect and the most exposed. A parting in the hair is a horizontal strip of scalp facing straight up. Thinning or short hair makes it worse. Almost nothing applied to a scalp survives a running session, because that is where sweat production is highest and where hands go most often.

The cap argument

For runners, a peaked cap does more than any other single item. It covers the scalp, which is otherwise unprotectable during a session. It shades the forehead, nose and upper face. It intercepts sweat at the hairline, which is the fix for the stinging eyes problem. And if it has a long enough peak and covers the ear tops, it deals with two of the three surfaces that are missed most often.

The common objection is heat. A cap in hot weather is uncomfortable, and there is a genuine trade-off, because head covering does affect how you shed heat. The practical compromise most runners settle on is a light, open-weave, light-coloured cap that is soaked at every water point, which addresses both problems at once. On the hottest days, moving the run to early morning solves both problems better than any hat does.

The tan line as an audit

By August most regular runners are carrying a precise record of their own exposure map: a sharp line at the sleeve, a line at the sock, a watch rectangle, a V at the neck. It is worth actually looking at it, because it tells you exactly which surfaces have been receiving a load all summer and, by extension, which ones your plan has been ignoring.

The line to pay attention to is the one at the neck, because the surface above it, the back of the neck, is presented at a high angle, sits under a collar that moves, and is invisible to you. Runners with short hair burn there repeatedly without noticing until it is sore.

Not immersion

It is common to see running advice that borrows the swimming rule about reapplying every couple of hours after being in water. On a run there is no water event, so there is no trigger, and the reapplication simply never happens.

The realistic running plan is a good application before you leave, cover on the surfaces that matter most, and a route or a time that reduces the load. Nothing about a run gives you a natural moment to stop, which is precisely why the plan has to hold without one.

Track and interval sessions

Track work looks like a short session and often is not. Warm-up, drills, the set itself, recoveries standing in the open and a cool-down can add up to well over an hour, most of it spent standing still on a reflective surface with no shade anywhere on the infield. The standing recoveries are the part people forget, because they do not feel like training.

The simple fixes are unglamorous: stand in whatever shade the stand or a fence offers during recoveries rather than on the track, keep the cap on between reps rather than only during them, and treat the session as the full duration rather than the sum of the hard efforts.

Heat and hard sessions

Interval work in hot weather is a heat problem as much as a sun problem, and heat illness is more immediate than any ultraviolet exposure. The NHS publishes guidance on heat exhaustion and heatstroke. If somebody becomes confused, stops sweating or is seriously unwell, call 999. We do not give treatment advice here.

The plan, in five lines

  1. Check the forecast index and the intended duration the evening before.
  2. Move anything long out of the middle of the day where the day allows it.
  3. Apply properly at home, on dry skin, before dressing, including ears, neck and the backs of the hands.
  4. Wear the cap, and choose the sleeve on exposure rather than on temperature for anything over an hour.
  5. Look at your tan lines in August and change next summer's plan accordingly.

None of that requires buying anything beyond a cap, and the largest single improvement, moving the session, is free. That is the pattern across every sport on this site.

Questions

Should I wear a cap or a visor for running?

A visor shades the face but leaves the scalp and the parting fully exposed, which is the single highest-angle surface on the body and the one where nothing applied survives. A cap solves both. If heat is the objection, a light open-weave cap soaked at water points is the usual compromise.

Do I need sun protection on a cloudy day?

Cloud reduces ultraviolet but does not remove it, and thin or broken cloud can let a great deal through while making the day feel cool and safe. The forecast index is a better guide than the sky, which is why the Met Office publishes one.

Which running surfaces reflect the most?

Pale concrete, dry pale gravel and sand reflect noticeably more than grass or dark tarmac, and water alongside a route adds to it. On snow the reflected component is large enough to burn surfaces that face downwards, such as under the chin and nose.

Are compression sleeves any use as sun cover?

A sleeve covers the surface, which is the main point, and cover does not degrade over a session the way an applied film does. Garments carrying a marked ultraviolet protection claim are assessed against a defined European standard for how those claims are made, which is a more useful signal than how thick the fabric feels.

What about very early or very late runs?

Moving a run into the early morning or the evening is the single most effective change available to most runners, because the sun is lower and the ultraviolet load is much reduced. It is free, it requires no kit, and it also solves the heat problem on the worst days.
